Building the body…

The calves: Gastrocnemius, soleus, peroneus (fibularis) longus

The gastrocnemius forms the two bulges of the calf and crosses both the knee and the ankle. The flatter soleus lies under it and crosses only the ankle. Both join into the Achilles tendon on the heel. The peroneus muscles run down the outside of the lower leg.

What the calves do

The 3 best calves exercises

Each one is shown on the 3D figure above, position by position, with the calves lit red. Tap one to watch it.

Standing calf raise

Beginner · Bodyweight · works calves. Typical: 3 × 8–12. Watch it in 3D

  1. Stand tall with your feet hip-width apart; hold a wall or rail for balance if needed.
  2. Rise onto the balls of your feet as high as you can.
  3. Pause at the top, then lower your heels slowly.

Keep in mind: Straight knees; Push through the big toe; Pause at the top. Avoid: bouncing; rolling onto the outside of the foot; bending the knees.

Single-leg calf raise

Intermediate · Bodyweight · works calves. Typical: 3 × 8–12 each side. Watch it in 3D

  1. Stand with the ball of one foot on the edge of a step, the other foot hooked behind your ankle; touch a wall for balance.
  2. Let your heel sink below the step for a full stretch.
  3. Rise as high as you can on that foot, pause, and lower slowly. Switch feet after the set.

Keep in mind: Full stretch, full squeeze; Slow, no bouncing; Knee straight. Avoid: bouncing at the bottom; bending the knee to help; using the hands to lift.

Seated calf raise

Beginner · Dumbbells, Bench · works calves, with help from the calves. Typical: 3 × 8–12. Watch it in 3D

  1. Sit on a bench with your feet flat and dumbbells resting on your knees (or use a seated calf machine).
  2. Raise your heels as high as you can.
  3. Pause, then lower slowly. Put your toes on a small block for a bigger stretch.

Keep in mind: Bent knees aim the work at the soleus; Pause at the top; Slow lowering. Avoid: bouncing; lifting the weights with the arms; short range.

Questions

What are the best exercises for the calves?

Good choices are standing calf raise, single-leg calf raise and seated calf raise. Calf raises with straight knees train the gastrocnemius; with bent knees (seated), the soleus.

Can I train the calves at home without equipment?

Yes. Standing calf raise and Single-leg calf raise need no gym equipment.

How many sets and reps should I do for the calves?

As a general start, 2–4 hard sets per exercise and about 10–20 sets a week for a muscle you want to grow: 8–12 reps to build muscle, 4–6 heavier reps for strength, 15–20 for endurance. Leave a rep or two in reserve and keep good form.

What does the calves do?

Point the foot down — rising onto the toes, jumping, pushing off when walking. Keep the body from tipping forward when standing. Steady the ankle (peroneus).
